How to Adapt to Sandbag Training
Back to the original topic: When planning your sandbag training, you should consider the following aspects:
- I can use the sandbag for pushing, pulling and rotational movements.
- I can use the sandbag as a barbell or use it as a ballistic tool like a kettlebell.
- I can change the load of each exercise without changing the weight of the sandbag.
In general, there is only one fundamental principle: you train functionally when you train the whole body. Therefore, your training plan should consist of equal parts pushing, pulling, and rotating movements. For example, you can combine forward bends (pull), front squats (push), and planks without external pull (anti-rotation). All these exercises can be performed with one sandbag. And before adding load, you can simply change other parameters. You can make any exercise more difficult by changing your position:
For example, you can perform forward bends while standing on one leg. The same can be done with front squats - you can hold the sandbag not on your chest, but above your head. And planks without external traction can be diversified by multidirectional movements, pulling the sandbag towards you or pushing away from you, and they can also be combined with crawling.
Depending on the type of exercise, you can also vary the tempo for ballistic exercises. If, for example, you take lunges with rotation, you can speed up the movement and swing the sandbag from side to side, lift it in front of you, intensively slow down the pace and accelerate again.
This brings us to the second aspect mentioned above: you can perform the exercises more dynamically. As a result, this will require increased effort, which in turn will lead to increased impact on the core and back muscles.
And all this can be done during the same workout. You also have unlimited freedom of action.

You can guess what a sandbag is from the very name of this projectile, which is translated from English as a bag or bag of sand. It really is a bag made of durable material (usually Cordura 1000D), inside of which there are special pockets - fillers for sand or any other filler. Today I will tell you about what a sandbag is and what it is needed for. It’s worth noting right away that this is one of the most practical equipment for home training, which you can take with you anywhere.
What is a sandbag?
In essence, this is an ordinary bag, stitched with more durable material and containing handles for using different types of grip. You can pour sand or other material into the bag itself, which will be your cargo.
In this case, the sand itself is poured into small separate bags, which are then placed in this same bag.
Some manufacturers of sandbags use three sandbags, usually 15, 20, 25 and even 30 kg bags, which are then placed in the bag itself, which actually serve as additional weighting material.
Depending on the size of the sandbag, the overall maximum load will vary. Therefore, the smaller the bag itself, the less pouches it uses, which start from 5 to 10 kg and from 15 to 20 kg. Large bags have bags of 20-30 kg.
In this case, you can make homemade bags by taking ordinary salafan bags and pouring sand into them, and then placing them in your sandbag. This way you can gradually and more smoothly add weight using a sandbag.

I think that this is just an excellent alternative to dumbbells and barbells, especially if you use the bag for home training or somewhere at a resort, say, on the seashore or ocean.
After all, when you go somewhere on vacation in the summer, you cannot take a barbell with weights or dumbbells with you to exercise later.
But at the same time, you can always take an empty sandbag with you, which weighs almost nothing, and fill it with sand afterwards. And then start training right away.
The main feature of such bags is that it has a shifted center of gravity. Because the sandbags will roll in different directions and you will have to use, say, not only the main large muscles, but also the stabilizer muscles.
Therefore, you will have to put in much more effort than when training with a regular barbell or dumbbells.
This is comparable to the fact that you lift a bag of potatoes weighing about 30 kg, but it feels like it weighs all 50 kg and even 60 kg, and the same effect will be present when working with the bag.
Well, for those who have two sandbags at once, you can use them according to the principle of barbell pancakes. To do this, you need to find a strong stick and then simply attach a sandbag to the two ends of the stick or pipe.
This way you will get a homemade barbell with which you can perform various exercises just like with a regular barbell.
At the moment, there are about 100 different exercises using a sandbag to work the whole body and all muscle groups.
Therefore, you don’t have to worry that some of your muscle groups will not be used. Using this projectile, you can work out absolutely all muscle groups.
In my opinion, this is simply an excellent piece of equipment that should be in the arsenal of every athlete. Because sometimes you just get tired of working with a regular barbell or dumbbells and want something new.
Myths about functionality
Rumors about functional training have already spread around the world. It's no secret that the technique used (barbells, dumbbells, kettlebells, sandbags) and the corresponding exercises will not necessarily give the desired result. The effectiveness and results of training (or anything at all) depend only on individual needs.
As a result, the trend is now moving back to programs that work for most people. Training programs based on good, comprehensive training, such as weight running, have become commonplace - and that's a great thing.
But does this mean that you should avoid lifting any natural weight? I would say no - as long as we understand the purpose for which we include them in our training program.
Many people avoid "oddly shaped" implements because they are difficult to train with and most lifts are difficult even with moderate loads. For those who strive for absolute power, this can be a big problem. I do not consider a sandbag as a replacement for a classic barbell, but simply suggest using it as an auxiliary apparatus.

There are several models of bags that can withstand different maximum weights - from 20 to 80 kg. The choice of sandbag model depends on the goals and physical capabilities of the athlete:
- Sandbag up to 20 kg – suitable for training girls and beginners;
- Sandbag up to 40 kg – used as an alternative to barbells and dumbbells;

How to sew a sandbag with your own hands

So. What is SandBag? And what is he like!? How to train with it, and how to sew it? I will tell you all this in this article.
SandBag – translated literally – is a “bag of sand”. In fact, it is a unique multifunctional exercise machine for aerobic exercise, strengthening and toning the body muscles. Safety, adjustable weight, versatility, functionality – these are the advantages of this exercise machine. Aerobic exercise is the fastest way to lose weight and improve health.
By working out with it, you give your muscles dynamic exercises that put stress on the whole body.

Getting started, preparing for sewing:
As a basis, I took the same fabric from which I sewed my weighted vest. Read my article:
That is: 3 layers of this fabric, and I made the shell from an old raincoat jacket.
I drew the dimensions and folded the weave in half. 27x60 cm.

Next we need to cut out circles for the side elements of our bag. This is done like this:
Take an A4 sheet of paper and draw a circle with a compass with a diameter of 20 cm.
Afterwards, we apply our blank to the fabric, trace it and cut it out. Here's what happened:
As described above, I took an old raincoat jacket by the shell and cut it into pieces.
I cut the sleeve and cut out the same circles for the side parts of the bag.
From the second sleeve I made markings for future pens. The same thing, we take black fabric as a basis, and sew gray fabric on top.
We cut and sew this whole thing.
We do the same with the circles (side parts of the bag): 2 layers of fabric and a third raincoat fabric, we sew it all in a circle. For strength, you can also stitch diagonally and vertically. Let's look:
We simply sewed the handle for the future pen into a cylinder and pulled the cord from the bag through it. Cut off the excess and sew the handle to the side.
We need to make 5 such pens.
We do the same with the second part. Here's the end result:
We're almost done with the side part, now let's move on to the main part:
The photo shows the almost finished middle part of the bag. Consisting of two layers of black fabric and an old jacket on top. We also stitch around the perimeter and in the middle (diamonds) for strength. A zipper with Velcro is sewn on the left and right.
Next, we sew on the remaining handles.

Inside I put 4 metal discs from dumbbells, weighing 5 kg each. each and wrapped them in two thick blankets. The total weight of the bag was 24 kg. You can, of course, sew small sand bags and put them in the shell.

How to make a sandbag for strength training with your own hands? The projectile is very simple to manufacture and does not require any engineering skills or intellectual abilities from you to create it. We will need the following things:
- Case.
- Sand.
- Fillers.
It is advisable to order a cover from a studio so that they can sew it for you with two handles. By asking the seamstress to make a triple seam, our product will last much longer. If you have an old large backpack with two straps lying around, take it as a cover, having first removed all the metal fasteners from it.
We take several fillers, it should hold no more than 4 kg of sand and begin to fill them. Tie them very tightly, otherwise, over time, sand will begin to fall from them. If the reader is wondering why it is necessary to fill several bags, and not pour sand into one bag at once, I will answer - for convenience. It’s so easy to adjust the weight of the bag and if one filler starts to spill out, it’s always easy to replace it with another.
Having filled the fillers with sand and tied them well, we begin to put them in the case. Based on our physical condition, we form the working weight of the bag. On average it is 16-20 kg. The equipment is ready, start training.
What are the benefits of sandbags?
- The bag is awkward to lift, so you will need to make some effort when performing exercises with it - just like with an object or person in real life. This means that such training is especially suitable for dodgeball, mud wrestlers and those who practice mixed martial arts.
- Sandbags require a lot of gripping strength. It will be most convenient for you to grab them with a regular “bear” grip, do Zercher squats1, or put them on your shoulder.
- The sandbag is very pliable. It fits well to the body - just like Spider-Man's alter ego, the symbiote called Venom. It can be pressed tightly to you, which is very convenient for carrying, dragging and throwing.
- The sandbag is not stable, which helps develop the core muscles. This training method is the opposite of regular body building exercises where you need to stand on an unstable surface. Working with an unstable object is as close as possible to real life conditions.
- With bags you will reach a new level faster. Get used to lifting a 90-kilogram bag above your head, and then it will be easier for you to push an iron barbell.
